Hill & “Fartlek” Runs


17 March 2008 (4:54-6:30 PM)

I had my Monday afternon run at the camp, along the 2-mile run course. After my usual 15-minute stretching exercises, I started to warm-up with a slow jog for about a 800 meters. I made my first “surge/fartlek” run which lasted for 1 minute (60 seconds) and slowly jog for 45 seconds in between runs. I made at least 12 “fartlek” runs/repetitions while running along the 2-mile route. I saw to it that my 1-minute speed runs are done on the ascending portions of my route with the rest/slow jog done on the flat and downhill portions. Sometimes, I had at least 2-3 “fartlek” runs on the flat portion of the course.

In order to approximately estimate one minute of my run, I count up 60-70 whenever my left foot strikes the ground or my right foot if ever I start counting with my right foot hitting the ground. I count 45-50 for my slow jog. My average pace in these “surges” or “fartlek” intervals is about 4:30-4:45 mins/km.

After the “fartlek” runs, I continued my run with my usual pace and I was able to cover an overall distance of 15.31 kilometers or 9.57 miles.

It was a nice run as the weather cooperated without any rains today in Jamindan.

Yasso 800s @ Iloilo Oval Track


15 March 2008 (6:00-7:15 AM)

I woke up at 5:30 AM to prepare myself for my planned “speed run” at the Iloilo City Sports Complex. At 5:45 AM, I was already at the Sports Complex and I started with my stretching for about 15 minutes while watching those many Ilonggos, young and old, men and ladies, and some Koreans, walking and jogging along the oval track. In my estimate, there were at least a hundred people using the oval track!

I started a slow 800-meter (2 laps) run at 4:32 minutes with one lap (400 meters) as interval slow jog.

My first Yasso 800 lap was timed at 4:23 minutes with an Average Pace of 5:01 minutes/kilometer.

2nd Yasso 800 lap was timed at 3:38 minutes with an Average Pace of 4:27 minutes/kilometer.

3rd Yasso 800 lap was timed at 3:54 minutes with an Average Pace of 4:22 minutes/kilometer.

4th Yasso 800 lap was timed at 4:01 minutes with an Average Pace of 4:37 minutes/kilometer.

5th Yasso 800 lap was timed at 3:56 minutes with an Average Pace of 4:26 minute/kilometer.

In between laps, I jogged for 400 meters/one lap. Later, I jogged for 8 laps with an Average Pace of 5:15 minutes/kilometer. I had two laps as my cool-down run before performing my post-stretching exercises.

I was able to cover a distance of 6.2 miles or 10 kilometers for this morning’s run at the Iloilo City Oval Track.

13 March 2008 (5:29-7:30 AM)

Waking up early at 4:00 AM for the Army Physical Fitness Test Challenge and its postponement brought me to an earlier and another long run for today. Starting from my quarters at Fort Bonifacio, I proceeded to the Heritage Park up to C-5 Road and back towards the Libingan ng mga Bayani for one round taking the outermost roads of the park. From the Libingan, I went to the Headquarters Philippine Army Grandstand and had one round in its two-mile run route. I went out from Gate 1 of Fort Bonifacio and went to The Fort, going around the different routes inside the complex. From The Fort, I went back to Fort Bonifacio.

I was able to cover a distance of 20.10 kilometers with a time of 1:58:13 hours which was a little faster than my long run yesterday. I started at 5:29 AM and was able to finish the run at 7:30 AM with a slow jog back to my quarters. I had a 15-minute stretching after I finished my slow jog.

Having arrived from Baguio City on the early evening of 15th February, I decided to have my last long slow distance run seven days before the Pasig River Heritage Marathon. I slept at least 8 hours on the night before the long run plus my sleep on my way back to Manila. I felt I was fully rested and know I could run a very slow run just to experience how my body reacts to a straight running/jogging for three hours.

I know it was a crazy idea to be running for three hours under the heat of the sun but I need to do it in order to see for myself how my body would react after almost four months of preparing for the Pasig River Heritage Marathon. I prepared properly for this long run, wearing the lightest and most comfortable running attire and shoes, using my Nathan Water Belt, my sunglasses, my runner’s cap, and GF 305. I was not particular of the route to take but I depended much on my GF 305 for the distance and duration of my run.

These were  my pictures taken inside my quarters before my long run, equipped with my GF 305, Nathan Water Belt, Maui Titanium Sunglasses, Accel Cap, New Balance shorts, GIG Run singlet, and ASICS Gel-Cumulus running shoes.

At 7:50 AM, I started from my quarters and proceeded to the Libingan ng mga Bayani and took the outermost roads inside, went out of the Libingan ng mga Bayani’s Gate and turned right towards Heritage Park up to C-5 Road and then back to the Libingan’s Gate. That loop registered a distance of 6 kilometers and I did the said loop for two times. From the Libingan, I proceeded to The Fort passing through Gates 3 & 1 of Fort Bonifacio and proceeded to Serendra and to the Bonifacio High Street (BHS) Loop. I did one round of the BHS Loop before stopping at two female runners who were doing some stretching exercise infront of the R.O.X. Store.

I asked these two female runners ( one was chubby and the other one has a body of a runner) where I could ask for free drinking water and they told me that Starbucks Coffee offers such water. I really appreciate the warmth and friendly attitude of the Starbucks Coffee lady staff (chinky-eyed, smiling-face, and with fair complexion) who willingly got my plastic water jug and filled it with water. She even asked if I needed a cold water but I told her to fill it with a plain water. I was happy to see such positive manner and willingness to provide water to people who are in need. One of these days, I’ll visit this famous coffee shop at BHS soon.

Supplied with enough water, I did another round of the BHS Loop and proceeded to the street that goes to the International School all the way to the road that leads to the old Gate 1 of Fort Bonifacio. From there, I retraced my way back towards Market! Market! but I turned right going to the back portion of the DILG’s Public Safety School. From there I went back to the road that goes to MC Home Depot and stopped at the McDonald’s near Price Smart for a re-supply of water.

From the McDonald’s, I passed by Jollibee and the Shell Gas Station and proceeded to the Kalayaan Flyover reaching up to the other end at Gil Puyat Avenue and going back to the Flyover to Jollibee. It was an experience running at the Kalayaan Flyover against the traffic at 10:00 AM and staying alert with the incoming cars and trucks. I managed to make some signals with my hands for the vehicles to slow down once I saw each one of them coming nearer to me. I was glad all the drivers heed to my hand signals.

From Jollibee, I jogged all the way to the old McDonald’s, then to One McKinley Building, to Essensa and back to Lawton Avenue. I reached Bayani Road and entered the Phil Army Golf Course and ran around the jogging lane at the Parade Grounds of the Phil Army Grandstand. From the Grandstand, I proceeded back to my quarters running along Fajardo Road (main street inside the camp).

I finished my long run in 3:15:48 hours and I was able to run a distance of 32 kilometers or 20 miles. My average pace was 6:08 minutes per kilometer or 9:47 minutes per mile. My Average HR was 149 bpm and my Maximum HR was 159 bpm which I still considered as 90-96% effort. I was able to burn at least 2,272 calories. My arms, shoulders, neck, nape and legs were “sunburned”!

I did not feel any injury or muscle cramps to any part of my body during the run. There was no heaviness in breathing and I felt I was “floating on air” while I was running under the heat of the sun. I guess, my Baguio/PMA run the day before gave me more strength and more “oxygen” to my blood due to my maximum effort and high altitude running even if it was very brief.

I did a longer post stretching and drank almost 2 liters of water and 3 bottles of Gatorade after the run. Later in the afternoon, I treated myself to a pasta dish with vegetables, one whole pizza with salmon, cheese, olives & salted fish eggs, and 3 cups of peppermint hot tea at CIBO! 

Finishing this run, I could feel that I could finish the next weekend’s marathon without any problems.

D-52 Day: 2008 Pasig River Heritage Marathon


02 January 2008 (AM Run)

I had an early morning run with my son, John Paul, in Laoag City. We covered a distance of 12.5 miles or 20.16 kilometers.

From Barangay Dibua South, we went to Laoag City/Padsan Bridge and was able to reach the crossing going to the Gabu/Laoag Airport and Suba Road, infront of the Northwestern College. From there, which was our turn-around point, we went back to Laoag City Poblacion and ran along Bacarra Road. And before reaching Divine Word College, we turned left towards the MMSU and ultimately reached the Laoag City Sports Complex where we had “speed runs” along the oval track. We completed at least eight rounds around the oval and additional two rounds for our  cool-down run.

We had an elapsed running time of  1:48:15 hours (excluding the cool-down run). We ran at an average pace of 8:39.6 minutes per mile or 5:22 minutes per kilometer.

We were met by my driver and security detail at the Oval Track where we had our “Gatorade” break after running almost one hour and thirty minutes. It was my longest run where I was able to deprive my body from water/fluid intake.

On our way to the Gabu Road, we were running at an average pace of 9:00-9:15 minutes per mile. But from the turn-around point on our way back to the Poblacion and to the Oval Track, my son and I were already racing with one another where he dropped me by almost fifty meters. I was running at an average pace of 8:20-8:30 mins per mile while my son was running at an average pace of 7:45-8:15 mins per mile.

At one time at the Oval Track, we tried to do a Yasso 800 once. My son was timed at 3:45 minutes while I did a poor 4:20 minutes! Well, that was after we were both ran on the road for about 10 miles already.

After the run, we had stretching for 15 minutes and drank Gatorade and lots of water. From the Oval Track, we boarded our car on our way back to our house at Barangay Dibua.

It was a nice run with my son and I am really impressed on his endurance and speed. He told me that he had already started preparing for the next Los Angeles Marathon which will be held on the first Sunday of March 2008.

New Year’s Eve Run


31 December 2007 (PM Run) 

I had my New Year’s Eve Run at the Libingan ng mga Bayani along the 2-mile route that I’ve measured. I was able to finish 5 rounds from 4:30 PM-6:10 PM. It was an easy run to end the year 2007.

I was able to run 10 miles or 16 kilometers at 1:33:24 hours. I was running at an average pace of 9:20 minutes per mile or 5:50 mins per kilometer.

The following data were taken from my Zone Trainer Digital Heart Monitor:

I was able to sleep after dinner and woke up at 11:00 PM just in time to watch the fireworks from the horizons surrounding Fort Bonifacio. I ate a lot of pasta/”pansit” during the midnight feast to welcome the year 2008.   

I am looking forward for more running workouts for the year 2008.

Do I Need To Run Twice A Day?


When I prepared for my first marathon in the early ’80s, I’ve been running twice a day, running early in the morning and later in the afternoon. I usually start my run in the morning as early as 5:00 AM and finish before 7:00 AM, running a minimum of 10 kilometers. In the afternoon, I start my run at 5:00 PM and finish before 7:00 PM running almost the same distance as what I had covered in the morning.

I was able to do all these runs because I was still young at that time and could easily recover from muscle pains and aches due to running after few hours of sleep and rest. I was glad I did not have any major injuries except for leg cramps, shin splints, and stomach cramps. These pains and aches became my “body signals” when to stop running or reduce my mileage. While I was building my endurance capability, I did not focus on speed for longer distances or tempo play but more on “fartlek” of lesser distances up to 200 meters.

It appears in my readings that there were elite runners who started to introduce lesser mileage and more speed works/tempo runs in their running workouts plus more days to recover in order to improve one’s time to finish the marathon. But this approach to training is only good to elite runners who had reached their peak or best PR and starting to get older. Lesser mileages and more speed/tempo runs as training workout for new/younger runners  is not advisable. This will lead to injuries, frustrations and inconsistencies.

I am reminded of the comment of our postman in Los Angeles who is also a marathoner/runner. After knowing that I ‘ve stopped running for so many years and trying to return to marathon training, he said, “It will be a hard and painful one for you to go back”. I guess, he is telling the truth!

After browsing some runner’s websites, I came upon this website (www.letsrun.com) and these two articles were able to convince me to go “back to basics” on runner’s training.

Starting on New Year’s Day, I will be running twice-a-day on my easy runs to build-up my endurance and slowly get serious with “tempo” runs/speed plays. This will be a very slow process but I am sure this is the right direction to be back as a competitive runner at my age. I know it will take months and years but this is a commitment I should start doing for the year 2008.

Back In Jamindan


27 December 2007/Thursday Run

From Iloilo City, I have to travel by land to reach my camp in Jamindan and it takes 2 1/2 hours non-stop trip. Immediately after my arrival in the camp, I changed to my running attire and started my stretching exercises.

I started my run at 5:00 PM and finished my run and brief workout at 7:15 PM. I ran along my 2-mile route inside the camp. The following were my elapsed time every round:

1st round—17:41 mins

2nd round—16:17 mins

3rd round—16:33 mins

4th round—17:19 mins

5th round—17:53 mins

6th round—20:39 mins (cool-down run)

Using my 20-lb Dumbbells, I did the following exercises:

3 X 10 reps—Side Lateral Raise

3 X 10 reps—Frontal Raises

3 X 10 reps—Hammer Curl

3 X 10 reps—Dumbbell Squats

3 X 10 reps—Dumbbell Shoulder Press

3 X 20 reps—Dumbbell Pullover

Other Exercises Done:

5 X 20 reps—Inclined, Knee-Bent Sit-Ups

3 X 20 reps—Push-Ups

20 minutes—Stretching

I ran 12 miles or 19.2 kilometers in 1:46:22 hours. My average pace was 8:52 mins per mile or 5:32 mins per kilometer. This was an easy run workout.

Christmas Day Run


25 December 2007

I am still in Laoag City. I started my run at 7:00 AM from the house of my sister in Barangay Dibua South to Dibua North. From Dibua North, I ran through a dirt road that connects the road to Barangay Sangil. From Barangay Sangil and running easterly direction, I reached Bacarra Road/at the road boundary of Laoag City and Bacarra, Ilocos Norte. I ran along the Bacarra Road going back to Laoag City, passing by Barangay Barit, Farinas Bus Terminal, and Divine Word College. I turned right on the road going to the BIR Office & MMSU. I entered the Provincial Oval Track and made one round. From there, I passed by the INNHS and turned right towards Barangay Santa Maria, then to Barangay Pila, and finally to Barangay Dibua South. I finished my run at 8:35 AM.

I covered an estimated distance of 11 miles or 17.6 kilometers with a time of 1:34:47 hours. My average pace is 8:38 minutes per mile or 5:24 minutes per kilometer. I consider today’s run as an easy run.

The food I have eaten and the rest/sleep I had yesterday gave me more power and strength to endure with my easy run today.
